Strong at Sixty-Plus — 12 Weeks
Three sessions a week training leg strength, standing balance and the ability to get up from a chair. Built for older adults, with two full recovery days between sessions.

Twelve weeks for adults in their sixties and beyond who want to be stronger and steadier on their feet. Three sessions a week, each under 45 minutes, with at least one full day between every session — recovery takes longer at this age and the plan is written around that rather than despite it. The work trains leg and hip strength, standing balance, grip and the sit-to-stand pattern. Weeks 1 to 4 are seated and supported. Weeks 5 to 8 remove the support and add external load. Week 9 is a lighter week. Weeks 10 to 12 train balance on narrower and less stable bases and load the strength work properly. If you have any medical condition, or take medication that affects blood pressure or balance, clear this plan with your doctor before you start.

PROGRESSIONStrength: 2 sets of 10 bodyweight or very light, keeping one hand on the chair or counter throughout. Add one repetition per set each week — 10, 11, 12, 13. Balance: hold each stance for 20 seconds with two fingers on support, adding 5 seconds a week to 35 by week 4.
Come off the chair and add external load. The sit-to-stand becomes a squat to a seat, and balance work moves to one hand, then fingertips.

PROGRESSIONStrength: 3 sets of 8 holding a light dumbbell, starting at 2 to 4 kg. Add 1 to 2 kg every second week, only if all 24 repetitions were controlled and you could have done two more. Balance: fingertip support in week 5, one finger by week 6, hands off but hovering by week 8. Add 10 seconds per hold each week.
A week at reduced load and duration. Eight weeks of new training builds up fatigue that shows first as unsteadiness, so this week is not optional.

PROGRESSIONHalf the sets of week 8 with no external load at all. Balance holds return to fingertip support at 20 seconds. Nothing this week should raise your breathing much or leave any soreness.
Train balance on a narrower base and with head movement, and take the strength work to the heaviest load of the plan. Support stays within arm's reach the whole time.

PROGRESSIONStrength: 3 sets of 6 at the heaviest load you can control, adding 1 to 2 kg each week. Balance: narrow stance in week 10, one foot in front of the other in week 11, single-leg with support alongside in week 12, and add slow head turns to each once the stance is steady. Week 12 retests the week 1 measures.
- →Never train two sessions on consecutive days. The rest day between them is part of the plan.
- →Week 9 is a mandatory lighter week. Run it even if the previous weeks felt easy.
- →All standing balance work is done within arm's reach of a counter, rail or sturdy chair, every session, at every stage.
- →Add repetitions before adding weight. When weight goes up, drop the repetitions back and rebuild them.
- →Progress only when the previous week was completed in full and left no soreness lasting beyond 48 hours.
- →Stop the session for dizziness, chest discomfort, or any pain that is sharp rather than muscular, and speak to your doctor before the next one.
- →If you are unwell or miss more than a week, restart at the beginning of the phase you were in rather than where you stopped.
- →30-second sit-to-stand count from a standard chair, week 1, week 5, week 9 and week 12
- →Single-leg stance time with eyes open, each side, week 1 and week 12
- →Timed up-and-go: stand, walk 3 metres, turn, return, sit, week 1 and week 12
