Lean and Strong — 12 Weeks
Four sessions a week pairing full-body lifting with conditioning. Technique first, then density, a deload, then intervals. Strength holds while conditioning climbs.

Twelve weeks for someone who wants to lose fat without losing the muscle they have. Two full-body lifting sessions a week keep the strength stimulus present throughout — that is what makes the difference when calories are down. Two conditioning sessions supply the work. Weeks 1 to 4 teach the movements and set a rhythm. Weeks 5 to 8 raise density: same work in less time. Week 9 is a deload. Weeks 10 to 12 move conditioning to intervals while lifting volume drops so recovery holds. Daily walking is prescribed and matters more than any single session here.

PROGRESSIONLifting: 3 sets of 10 at a load you could do 14 with. Add 2.5 kg when all 3 sets of 10 are comfortable. Conditioning: 25 minutes continuous at a pace you could hold a conversation at, adding 5 minutes per week to 40 minutes by week 4.
Same total work, less time. Rest periods shrink week by week, which raises the conditioning effect of the lifting itself.

PROGRESSIONLifting: 4 sets of 8, load up 5 percent from phase 1. Rest between sets drops from 90 seconds in week 5 to 60 seconds by week 8 — the load stays fixed once shortened. Circuit work moves to fixed 40-second work, 20-second rest rounds, adding one round per week.
Eight weeks of training in a calorie deficit is the point where fatigue starts showing up as missed sessions. Back off before that happens.

PROGRESSIONLifting: 2 sets of 8 at 60 percent of week 8 load. Conditioning: continuous and easy only, no circuits, no intervals. Eat at maintenance calories for this week — it makes the last phase possible.
Conditioning goes to genuine intervals while lifting volume drops to two heavier sets. Protecting strength is the priority now, not adding to it.

PROGRESSIONLifting: 3 sets of 6 at the heaviest load of the block, held constant across all three weeks — this is maintenance. Conditioning: 8 × 1 minute hard with 2 minutes easy in week 10, 10 × 1 in week 11, 12 × 1 in week 12. Stop the session if pace on a hard minute drops more than 10 percent below the first.
- →Week 9 is a mandatory deload, and it is a diet break as well — eat at maintenance for those seven days.
- →Lifting load never goes backwards during the block. If it does, the deficit is too large or sleep is too short.
- →Walking days are prescribed training, not optional. Aim for 8,000 to 10,000 steps daily throughout.
- →In phase 2, cut rest before you add load. Never do both in the same week.
- →Protein at 1.6 to 2.0 g per kg of bodyweight every day of the block, including the deload week.
- →If two sessions are missed in one week, repeat that week rather than moving on.
- →10-rep max on goblet squat and dumbbell bench press, week 1 and week 12
- →2 km row or bike time, week 1, week 9 and week 12
- →Maximum push-ups in one set, week 1 and week 12
