Scapular Pull-Up

Short-range hang where only the shoulder blades move, teaching the lats to initiate a pull. Three sets of ten controlled reps before you spend time on negative pull-ups.

DIFFICULTY
Beginner
EQUIPMENT
Bodyweight · Pull-up bar
PRIMARY MUSCLES
Lats · Lower Trapezius
ALSO WORKS
Rhomboids · Traps · Forearms & Grip
HOW TO DO IT
  1. 01Hang from the bar with a shoulder-width overhand grip and the arms fully straight.
  2. 02Let the shoulders rise toward the ears in a relaxed hang.
  3. 03Without bending the elbows, pull the shoulder blades down and together.
  4. 04Hold the depressed position for a beat, feeling the lats take the weight.
  5. 05Return to the passive hang under control and repeat.
COACHING CUES
  1. 01Elbows stay locked, only the shoulders move.
  2. 02Pull the chest up an inch, that is the whole rep.
  3. 03Slow down on the way back to the hang.
COMMON MISTAKES
  1. 01Bending the elbows, which turns it into a tiny pull-up and skips the scapular control the drill exists to build.
  2. 02Rushing the eccentric so the shoulders snap back into the hang, which wastes the range where the tissue adapts.
  3. 03Shrugging forward instead of down, which recruits the upper traps rather than the lats.

Note: Reference material, not a prescription. Load, volume and whether this movement suits you at all depends on your assessment — if something hurts, stop and get it looked at.
