Alternating Battle Rope Waves

The base rope drill: arms alternate to send continuous waves down the line. Low joint stress, high metabolic cost, and it works with almost any fitness level.

HOW TO DO IT
  1. 01Take an end in each hand and step back until there is a slight bend in the rope.
  2. 02Set a quarter-squat stance, feet hip width, hips back and chest up.
  3. 03Drive one arm down while the other comes up, keeping the elbows close to the ribs.
  4. 04Work for a set interval, typically twenty to thirty seconds hard with equal or double rest.
  5. 05Keep the wave reaching the anchor for the whole interval rather than fading at the end.
COACHING CUES
  1. 01Waves to the anchor, not just to your feet.
  2. 02Stay low, do not stand up as you tire.
  3. 03Breathe on a rhythm, do not hold it.
COMMON MISTAKES
  1. 01Standing tall and flapping the wrists, which drops the legs and trunk out of the drill entirely.
  2. 02Gripping the ropes at maximum effort, which fails the forearms long before the engine is challenged.
  3. 03Setting the intervals too long, which turns a power-endurance drill into slow arm flailing.
